Make sure to do a 10-15 min warm-up consisting of mobility, activation, and dynamic movement drills.
Mark out a 10m stretch of open, flat ground.
Reps: 5, Sets: 2, Rest: 30s between reps, 3 mins between sets.
Sprint hard, maximum effort on each rep.

Mark out a 10m stretch of open, flat ground.
Reps: 4each side, Sets: 2, Rest: 45-60s between reps, 3 mins between sets.
Side shuffle from marker to the other, stop, and shuffle back facing the same direction.
Stay low, shuffle without touching heels together.
Push hard into the ground with outside leg.

Use the penalty arc of a football pitch, or mark out a length of 20 yards, and create a gentle arc from end to the other as in the picture.
Reps: 4each side, Sets: 2, Rest: 45-60s between reps, 3 mins between sets.
Sprint hard, maximum effort on each rep.
Stay as close to the outside of the arc as possible.
Finish one rep, rest, and run back in the opposite direction.
