Wamup + COD Intro (25 mins)

Warmup;

- Basic Warmup Prep + Stretching / Foam Rolling

- Jumps + Landings  (Broad Jumps, SL Hop + Sticks, Skater Hops)

- Sprint Mechanics (Marches, Skips, Straight Leg Running (low + Bounds), 80%,90% Efforts

Session 1:

- Looking at changing direction at different distances // Low amp running, COD is FAST + 100% INTENT Back to start line / Performing all 3 = 1 set // 3 sets (90 seconds rest between sets)

- 80% to red cones / COD 100% Back to start line

- 80% to white cones / COD 100% Back to start line

- 80% to yellow cones / COD 100% Back to start line

Session 2:

- 5 Cones (2 Red / 2 Blue / 1 White - In your own time - Sprint out to white, you choose red or blue

- When chosen, cut out to red/blue cone at high speed and when arrived at red/blue cone

- Cut out again to the other red/blue cone at high speed

Perform this 4 times at each cone (8 Overall) // High intensity work (Rest 90 seconds between each REP to ensure 100% Intent

- Setup; 4 Cones of the same colour // Work to Rest Ratio 30:15 (30 seconds on / 15 seconds off) 4 Reps / 2 Sets

How to;



1. Sprint to Middle red cone

2. Turn Sprint to Left red cone

3. Turn Sprint to Far Right red cone

4. Turn Sprint back to Middle red cone

5. Back Pedal to Starting red cone  

REPEAT UNTIL 30s IS FINISHED
